Protein timing: why how you spread it matters as much as how much
Two people can eat the same 140 g of protein a day and build muscle at different rates — because one front-loads it into dinner and the other spreads it evenly across meals that each clear the leucine threshold. Distribution is the lever most trackers ignore.

But muscle protein synthesis is not a daily accumulator; it is triggered meal by meal, and each trigger needs a minimum dose. That makes the DISTRIBUTION of your protein across the day a lever in its own right, separate from the total.
The leucine threshold
Muscle protein synthesis is switched on largely by the amino acid leucine crossing a threshold of roughly 2.5 to 3 g per meal (Norton & Layman; Phillips & Van Loon, 2011). Hit it and the meal builds muscle; miss it and the meal mostly maintains. That threshold corresponds to about 25 to 40 g of high-quality protein, depending on the source — animal proteins are leucine-dense, most plant proteins are not, which is why plant eaters often need slightly larger portions to clear the same bar.
Muscle building is triggered per meal, not per day. A breakfast that misses the leucine threshold is a missed trigger you cannot bank for dinner.
The distribution evidence
Areta and colleagues (2013, Journal of Physiology) fed the same total protein in three patterns and found that 20 g every three hours stimulated muscle protein synthesis more effectively than either small frequent doses or a large infrequent one. Mamerow and colleagues (2014, Journal of Nutrition) showed that evenly distributed protein across breakfast, lunch and dinner produced higher 24-hour synthesis than the typical skewed pattern where most protein lands at dinner. The implication is direct: a protein-light breakfast is a missed synthesis window, not something you make up for at night.

The most common fix is a genuinely protein-rich breakfast — eggs, Greek yoghurt, a shake — that turns three protein-adequate meals into a far better muscle-building day at the same calorie total.
