Zone 2 training: how much is actually enough, and how do you know if you’re doing it right?

Zone 2 has become the cardio buzzword of the decade — but "just go easy" is not a training plan. The evidence points to a specific weekly minutes target and a specific ratio of easy-to-hard work. Here is what the research says, and how Misi tracks whether your actual training matches it.

Zone 2 — the easy, conversational-pace aerobic zone — has gone from a niche endurance-coaching concept to one of the most talked-about ideas in general fitness. The problem is that most of that conversation stops at "train easy more often" without ever answering the two questions that actually matter: how much easy training is enough, and how do you know your week actually looked like that rather than a vague impression of it?

Where the target numbers come from

Two overlapping bodies of work supply the numbers. Seiler's polarized-training research (2010) found that elite endurance athletes across sports consistently split their training roughly 80% low intensity (Zone 1–2) and 20% high intensity (Zone 4–5), deliberately minimising the middle 'tempo' zone — hard enough to accumulate fatigue, not hard enough to drive peak aerobic adaptations. Separately, the Norwegian-method research (Sandbakk, Tønnessen and colleagues) and physiologists like Iñigo San Millán, who has documented Zone 2's specific role in building mitochondrial density and fat-oxidation capacity, converge on a practical volume floor: roughly 150 minutes of Zone 2 per week as a minimum, with 180+ minutes as a deliberate base-building target.

Polarized training is not "avoid hard work." It is "make the easy days easy enough that the hard days can actually be hard."

The trap: most people train in the middle

Left to feel, most recreational endurance training drifts into Zone 3 — the "moderately hard, kind of tempo-ish" pace that feels productive but is too taxing to repeat often enough to build the aerobic base, and not intense enough to drive the top-end adaptations a real interval session would. This is precisely the pattern polarized-training research identifies as the least effective distribution available, and it is very easy to fall into without an objective read on where your heart rate actually sat.

How Misi tracks the real distribution

Misi classifies every logged cardio session into heart-rate zones Z1 through Z5, using your observed max heart rate where available, a manually entered one, or a Tanaka-formula estimate as the fallback — then rolls that into a weekly breakdown. Two views sit on top of that data: a Zone 2 budget that tracks minutes logged this week against the 150-minute floor and 180-minute target, with a status of on-target, below-floor or over-target; and a polarized-split verdict — polarized, pyramidal, threshold-heavy, too-easy or too-hard — with a plain-language diagnosis of which direction your week actually leaned.

Why this matters more than any single session

No single run tells you whether your training is working. The weekly zone distribution does. Someone who feels like they are training hard four times a week but is actually spending most of that time in Zone 3 is working against the exact mechanism — a large, protected aerobic base — that polarized training is built on. Seeing the real Z1–Z5 split, not the felt one, is what turns 'I think I did enough easy running' into a number you can check.
